Deadlift

The deadlift is arguably the most fundamental strength exercise ever devised. You pick a heavy weight off the floor and stand up with it. Every major muscle in the posterior chain is involved, along with significant grip, trap, and lat engagement.

Two primary variations: conventional (feet roughly hip-width, hands outside knees) and sumo (wide stance, hands inside knees). Conventional is more demanding on the posterior chain and back; sumo is more demanding on the hips and quadriceps. Neither is inherently better — they suit different builds and lifting styles.

The overhead press is chronically undertrained in modern gyms. Its role has been partially replaced by machine shoulder work, which doesn't build the same coordinated pressing strength or shoulder health. Include overhead pressing in any serious strength program.

Secondary Compound Lifts Worth Your Time

Front Squat

Squat with the bar in the front rack position rather than on the back. Places more emphasis on the quadriceps and upper back, less on the hips and posterior chain. Requires more mobility (front rack position, thoracic extension). Excellent complement to back squatting and a primary lift for many Olympic lifters.

Romanian Deadlift

Hip hinge with slight knee bend, primarily training the hamstrings and glutes through the eccentric portion of the lift. Not a replacement for the conventional deadlift but a valuable accessory that builds posterior chain strength that directly transfers to conventional and sumo deadlifts.

Weighted Pull-Ups

Barbell Row

Intermediate: 2-3 times per week per lift, with varied intensities and volumes. Enough frequency to maintain skill and drive adaptation, without accumulating unrecoverable fatigue.

Advanced: 1-2 times per week per lift, at higher intensities. Recovery becomes the limiting factor at high loads, and advanced lifters need more time between heavy sessions.

Progression: The Actual Mechanism of Getting Stronger

You get stronger by asking your body to do progressively more over time. Weight, reps, sets, or total volume — one or more of these must increase for strength to increase.

The simplest progression is linear: add a small amount of weight to the bar each session or each week. Works well for beginners for the first 6-18 months of training. After that, linear progression stalls and more sophisticated programming (block periodization, undulating models, etc.) becomes necessary.

The key insight: progression is not optional. If your working weights haven't increased in months, you're maintaining rather than building strength. Track your training in enough detail to see whether you're actually progressing or just repeating the same work at the same loads.

Common Compound Lift Mistakes

Skipping technique work — Poor technique limits strength development and increases injury risk. Spend the time learning proper form before chasing heavy weights.

Program hopping — Constantly switching programs prevents any single program from producing meaningful results. Commit to a program for at least 12-16 weeks before evaluating whether it's working.

Cutting range of motion — Half-squats, partial deadlifts, and short-range benches feel impressive but produce less strength than full-range movements at appropriate loads.
