The hip thrust is a simple way to train hip extension under load, with a strong focus on the glutes. It can be used in general strength training, powerlifting programmes, gym sessions and home gym setups, and it is easy to scale from bodyweight work to heavy barbell or machine training.

The movement itself is straightforward: the upper back is supported, the feet stay planted and the hips extend against resistance. Good hip thrust form depends on more than lifting the hips as high as possible. Foot position, trunk control, range of motion and load all affect how well the exercise works.

What muscles does the hip thrust work?

The gluteus maximus is the primary muscle responsible for driving the hip thrust. The hamstrings and parts of the adductor group also contribute to hip extension, while the trunk musculature helps keep the pelvis and torso stable.

This makes the hip thrust useful when the goal is to train the glutes directly while still using meaningful external load. For strength athletes and powerlifters, it can also be used as an accessory movement alongside squats and deadlifts.

Hip thrust benefits

The resistance used for a hip thrust can be adjusted easily. Beginners can start with bodyweight, a dumbbell or resistance bands, while experienced lifters can progress to heavier barbell or machine work.

The exercise also provides a direct way to train hip extension without repeating the same movement pattern as a squat or deadlift. This makes it useful as an accessory exercise when additional glute and hip extension work fits the programme.

Barbell hip thrust: setup and form

The barbell hip thrust is a practical option for progressive loading.

Start seated on the floor with the upper back against a stable bench. Position the barbell securely across the hips. As the weight increases, a dedicated hip thrust pad can spread pressure across a wider area and make the setup more comfortable. A standard barbell pad is another option for a more general gym setup.

Plant the feet firmly on the floor and brace the trunk before starting the repetition. Drive through the feet and extend the hips until the glutes are fully contracted and the pelvis is controlled.

The top position should come from hip extension. Continuing to push the torso backwards by extending the lower back adds movement without adding useful hip extension.

Foot position matters as well. If the feet are very close to the body, the knees may travel further forwards and the position can feel cramped. If they are much further away, the hamstrings may contribute more strongly. A useful starting point is a position where the shins are approximately vertical at the top and the whole foot remains planted. Limb lengths and bench height will affect the exact position, so this should be treated as a starting point rather than a fixed rule.

Bench position is just as important. The edge of the bench should sit roughly around the lower edge of the shoulder blades. This gives the upper back a stable contact point while allowing the torso to pivot around the bench as the hips rise and lower. The bench should not press into the neck or sit much lower across the middle or lower back.

Keep this contact point around the shoulder blades as consistent as possible throughout the set. As the hips lower, the torso follows the movement while the upper back remains supported. Lower the bar under control and avoid sliding up or down the bench between repetitions.

How to use a hip thrust machine

A hip thrust machine removes some of the setup required for the barbell version. The support, resistance and contact point around the hips are built into the station, making the starting position easier to reproduce between sets.

Exact adjustments vary between machines. The feet should have a stable base, while the pad or belt needs to sit securely across the hips. The starting position should allow the hips to move comfortably without forcing the lower back to create additional movement.

Brace the trunk, extend the hips against the resistance and finish with the glutes contracted. Keep the torso and pelvis controlled before lowering the resistance smoothly into the next repetition.

Hip thrust variations

Dumbbell hip thrust

A dumbbell hip thrust is a practical option when a barbell is unavailable or unnecessary. Position a single dumbbell securely across the hips and hold it in place throughout the set.

Single leg hip thrust and B stance hip thrust

A single leg hip thrust increases the stability demand and trains one side at a time.

The B stance hip thrust sits between bilateral and single leg work. One leg performs most of the work, while the second foot remains in contact with the floor to provide additional balance.

Both versions can be useful when less external load is available or when unilateral work is part of the programme.

Banded hip thrust

A banded hip thrust can be performed with band resistance alone or combined with another form of loading.

Depending on the setup, resistance bands can resist hip extension directly or be positioned around the thighs to add another demand during the movement.

Hip thrust at home

A dedicated machine is not required to train the movement at home. A stable bench or suitable support can be combined with bodyweight, a dumbbell, resistance bands or a barbell.

As loading increases, the stability of the bench and the overall setup become increasingly important.

Common hip thrust form mistakes

Extending through the lower back

Once the hips have reached full extension, the repetition is complete. Trying to gain extra height by arching the lower back changes the movement and can make the top position less controlled.

Changing foot position every set

Small changes in foot placement can noticeably alter the exercise. Using a repeatable setup makes technique and progress easier to assess.

Losing control on the way down

The lowering phase should remain controlled. Dropping the hips rapidly between repetitions makes it harder to maintain the same position from rep to rep.

Adding weight before the movement is consistent

The hip thrust can be loaded heavily, but additional weight is useful when range of motion and position remain consistent. If each increase in weight results in noticeably shorter repetitions, the load should be reassessed.

How to progress the hip thrust

Progression in the hip thrust should be built on consistent technique. Foot position, range of motion and the top position should remain stable as the load increases. If heavier weight causes noticeably shorter repetitions or the lockout increasingly comes from extending the lower back, the added load is not yet a useful progression.

A simple method is to progress through repetitions first. Keep the training weight the same while gradually increasing the number of clean repetitions within the planned rep range. Once all programmed sets can be completed with control at the upper end of that range, increase the load slightly. With the new weight, start again with fewer repetitions and build back up.

The emphasis on load, repetitions or volume should also depend on the role of the hip thrust within the programme. When used as a main exercise, long-term progression in external load can take greater priority. As an accessory exercise after heavier compound lifts, progression should fit the overall training volume and recovery demands. In that case, adding repetitions or another set may be more useful than continually increasing the weight.

When the hip thrust is used as a finisher, load is usually less important. Additional controlled repetitions, a short pause in the top position or a small increase in volume can be enough to increase the training stimulus.

Variations such as the B stance hip thrust or single leg hip thrust are not automatically the next stage of progression. They change the stability demands and the distribution of load, so they should be selected according to the training goal.

Glute bridge vs hip thrust

The glute bridge and hip thrust both use hip extension, but the setup changes the available range of motion and the way external load can be applied.

A glute bridge is normally performed with the upper back on the floor. The hips therefore begin closer to the top position and move through a shorter range. It requires very little equipment and works well for bodyweight training, warm ups and simple home sessions.

During a hip thrust, the upper back is elevated on a bench or machine. This allows the hips to start lower and generally provides more room for progressive external loading.

Both exercises can fit into the same programme. The glute bridge requires little setup, while the hip thrust provides more options for increasing external resistance over time.
